How to make a weekly meal plan: 7 steps and an example week

To make a weekly meal plan, decide which meals you will cook, check what is already in your kitchen, pick recipes that share ingredients and make leftovers, place them on the days so each leftover is eaten within 3 to 4 days, write the grocery list from the recipes, prep on one day, and review at the end of the week. The example below cooks 6 dinners for 2 people, each in a batch of 4, so every dinner is also the next day's lunch: 24 servings from one grocery list. It is a way to organize meals, not a diet: it sets no calorie target.

How do you make a weekly meal plan, step by step?

In seven steps. They follow the method of the guides that rank for meal planning, The Kitchn's beginner's guide and Harvard's Nutrition Source (both checked October 29, 2026), with the USDA's storage times added so the leftovers stay safe.

  1. Decide which meals to plan. Start with dinners, as both guides do. The Kitchn calls five nights at home ideal for many households and three the sweet spot for others; Harvard suggests starting with enough dinners for two to three days.
  2. Check what you already have. Look in the fridge, freezer and pantry first, and plan around what needs using up.
  3. Pick the recipes. Mostly recipes you already know, plus one or two new ones, as The Kitchn suggests. Prefer recipes that make leftovers and share ingredients, vary the main protein across the week, and use a simple plate as a guide: Harvard's Healthy Eating Plate fills half the plate with vegetables and fruit, a quarter with whole grains and a quarter with protein.
  4. Place them on the days by fridge time. Cooked food keeps 3 to 4 days in the fridge (USDA), so a dinner cooked on Sunday can be Monday's lunch but not Friday's. Anything you will eat later goes in the freezer the day it is cooked.
  5. Write the grocery list from the recipes. List every ingredient with its quantity, cross off what you have, then group the rest by store section.
  6. Prep on one day. An hour or two, often on Sunday: cook the grains, chop the vegetables, cook the proteins that keep. Put cooked food in the fridge within 2 hours, in shallow containers.
  7. Review at the end of the week. Note what was eaten, what was thrown away and what you would repeat, and start the next plan from it.

A paper grid or a notes app is enough to write it down. The US Department of Veterans Affairs publishes a free weekly meal planner with a sample dinner plan, its recipes, a grocery list and a blank form.

What does a weekly meal plan for 2 look like?

Here is one week for 2 adults, built with the seven steps. 6 dinners are cooked, Sunday to Friday, each in a batch of 4 servings: 2 for dinner that night and 2 for lunch the next day, so no leftover waits more than one day, well inside the USDA's 3 to 4 days. Saturday's dinner and Sunday's lunch stay open, 2 meals left for eating out, leftovers or a simple meal. Every recipe comes from the meal prep ideas list, which gives its ingredients in grams and its steps. Breakfasts and snacks are left to your routine; the healthy breakfast ideas and high protein snacks lists have some with their figures.

The week's recipes, figures per serving, summed from each recipe's grams and USDA FoodData Central (SR Legacy) values per 100 g, cooking oil included.

One serving ranges from 392 to 580 kcal here. These are the recipes' figures, not a daily amount: how much each person eats is theirs to decide.

The recipes were chosen to share ingredients, so the list stays short: olive oil and onion each appear in three recipes or more. The main protein changes every day, from lentils on Sunday to turkey on Friday.

What goes on the grocery list for the week?

The grocery list is the sum of the recipes: each ingredient's grams for one serving, times 4 servings, added across the 6 recipes. Cross off what you already have before you shop. Rice, lentils, beans and chickpeas are listed by cooked weight, as the recipes weigh them, and their names say so; pasta is listed dry. Canned beans, chickpeas and lentils are already cooked, but a can's net weight usually includes its liquid, so plan on more cans than the grams suggest. For dry rice or lentils, the package says how much cooked food a portion makes.

What about a meal plan for a diet or a calorie number?

The method above works whatever you eat: a diet changes which recipes you pick, not how you plan. A Mediterranean, DASH, high protein or keto week is still chosen, placed, shopped and prepped the same way. What a plan does not do is set how much you eat; that depends on your age, size and activity, and the calorie calculator gives a reference.

Some plans sold as weekly meal plans are too restrictive for most people. Eating 800 to 1,200 kcal a day is what NHS Scotland calls a low-calorie diet, done for about 12 weeks with meal replacements after talking to a doctor, nurse or dietitian (checked October 29, 2026); a 1,200 calorie plan sits at its top. A carnivore plan leaves out vegetables, fruit and whole grains, which the Dietary Guidelines for Americans 2025–2030 count every day (checked October 29, 2026). A varied week with enough food is easier to keep; if you want a lower intake, a doctor or dietitian can say what suits you.

Recipes by need are on the high protein meals list and the low calorie meals list. A Mediterranean diet meal plan builds a sample week on vegetables, legumes, fish and olive oil, with its recipes and grocery list. A carnivore diet meal plan explains what the diet is, shows a sample week with its figures, and why it is too restrictive for most people. Other meal plans by diet each get their own page in the Recipes section as they are published:

  • A weight loss meal plan shows how people plan a week when they want to lose weight, with each meal's figures.
  • A keto meal plan keeps the carbohydrate of each day low.
  • A 7 day weight loss meal plan lays out one full week, day by day.
  • A high protein meal plan keeps protein high at every meal.
  • A 1500 calorie meal plan shows what that number looks like across a day.
  • A 1200 calorie meal plan explains why that number is too low for most people.
  • A DASH diet meal plan follows the eating pattern designed around blood pressure.

How do you keep track once the week is planned?

A plan says what you meant to eat; the week rarely goes to plan. Saturday's open dinner, a lunch out, a bigger portion: what was actually eaten is what counts.

IZeat is the five-star chef calorie tracker that suggests satisfying, great-tasting meals, so you enjoy every calorie you have left. It works inside ChatGPT, Claude or any other assistant: IZeat knows your numbers for the day, which foods fill you up and what you like.

After you connect your assistant, say what you ate in one sentence. IZeat logs the meal and returns the day's calories, protein, carbohydrate and fat, with the source of each figure; a portion from the same batch is the same meal, so the next day it is one sentence again.

“Lunch was a portion of Sunday's lentil and mushroom shepherd's pie, the same as last night's dinner. Log it.”

Frequently asked questions

How can I create my own weekly meal plan?

Pick a day to plan and write the grocery list. Decide how many dinners you will cook, check what is in the fridge and pantry, choose recipes that share ingredients and make leftovers, place them so leftovers are eaten within 3 to 4 days, write the grocery list, shop, and prep on Sunday. Review what worked at the end of the week.

How do I start meal planning as a beginner?

Plan only a few dinners at first: Harvard's Nutrition Source suggests enough for two to three days, and The Kitchn counts three nights as the sweet spot for some households. Use recipes you already know, add one or two new ones a week, and make each dinner large enough to be the next day's lunch.

How do I create a 7 day meal plan?

Write the seven days with lunch and dinner, then fill them: dinners first, recipes that share ingredients, and each dinner cooked large enough to be the next day's lunch. Cooked food keeps 3 to 4 days, so one Sunday cook-up cannot cover the whole week: cook several times in the week, or freeze the servings for the end of the week, as the meal prep ideas list explains. Leave a meal or two open for eating out or leftovers.

How do I meal plan for the week on a budget?

Plan from what you already have, choose recipes that share ingredients so nothing is bought for one dish, and cook in batches so dinners become lunches. In the example week, lentils and canned tomatoes each serve two recipes, and olive oil and onions serve several. Write the list before shopping and buy only what is on it.

How do I make a weekly meal plan for 2 adults?

Cook each dinner in 4 servings: 2 for dinner and 2 for the next day's lunch. The example week on this page does this with 6 recipes, 24 servings and one grocery list of 26 items, and leaves 2 meals open for eating out or leftovers.

How do I create a meal plan for weight loss?

The method is the same; what differs is how much is on each plate, and that is personal. The calorie calculator gives a reference for your needs, and every recipe used here shows its calories per serving so you can see how a day adds up. Plans around 800 to 1,200 kcal a day are what NHS Scotland calls a low-calorie diet, started after talking to a doctor, nurse or dietitian; they are too restrictive for most people. This page promises no weight change.

Can I make a weekly meal plan for free?

Yes. A sheet of paper or a notes app with the seven days, lunch and dinner, is enough; the US Department of Veterans Affairs offers a free weekly meal planner with a sample week, recipes, a grocery list and a blank form. The example week and grocery list on this page are free to copy too.
