Key takeaways
- Every recipe on this page has at least 20 g of protein per serving; the 30 recipes range from 21 to 47 g of protein and 161 to 624 kcal.
- One or two foods bring most of the protein in each recipe, such as chicken, turkey, fish, tofu, Greek yogurt or cottage cheese; their grams decide the total.
- 17 of the 30 recipes are vegetarian, 3 of them vegan, built on eggs, dairy, tofu, edamame and legumes.
- Raw and cooked weights give different figures: each ingredient says the state its grams are for.
- These are options to choose from, not what you must eat; how much protein to aim for is a personal target this page does not set.
What counts as a high protein meal on this list?
On this list, a high protein meal has at least 20 g of protein in one serving, and every recipe below meets that floor. There is no legal threshold for a meal cooked at home, so recipe roundups set their own: Healthline's list keeps meals with at least 20 g per serving, EatingWell's high-fiber dinners at least 15 g, and Weight Watchers' list at least 40 g, all checked October 22, 2026. A floor like that sorts meals; it is not a daily amount for you.
Each recipe is for one serving: the ingredients in grams, then a few steps under its name below the table. The calories, protein, carbohydrate and fat are added up from those grams with the values per 100 g of USDA FoodData Central, SR Legacy. Each ingredient names its state, raw, cooked or dry, because the figures differ. Cooking oil is counted; salt, pepper, herbs and spices are not.
IZeat wrote these recipes and computed their figures from USDA values; creators' tested versions will replace them as they are published.

Each recipe page adds the cooking time and the steps; for 6 of these 10 recipes, the steps are for IZeat members.
The recipe figures come from the same USDA values as the recipes above, or from the product label for a branded ingredient such as the whey in the mug cake or the smoked chicken in the carbonara. They describe the recipe as written; a different portion or more oil changes them.
How do you adapt a high protein recipe to your portions?
Change the grams of the main protein food first: it moves the total more than anything else on the plate. This method works for any recipe above.
- Find the food that brings most of the protein, such as the chicken, the tofu or the yogurt, and set its grams.
- Add a second protein food when the first is small: Greek yogurt in a sauce, cheese on top, an egg in a bowl or edamame in a salad.
- Scale the starch and the vegetables to the plate you want; rice, pasta, oats and bread add some protein too.
- Count the oil and the sauce: they change the calories much more than the protein.
- Weigh in one state, raw or cooked, and use the figure for that state.
The souvlaki bowl shows the pattern. Its 150 g of raw chicken breast bring 33.8 g of protein and the 121 g of nonfat Greek yogurt in the sauce bring 12.3 g, out of 53.7 g for the whole serving. Potatoes, cucumber, tomato and onion make the plate bigger and add little protein.
Raw and cooked figures differ because cooking removes water: raw chicken breast has 22.5 g of protein per 100 g, roasted it has 31 g. The raw-or-cooked guide covers rice, pasta and the other foods where the difference is larger.
Where are the lists for a specific need?
Lists by need each get their own page in the Recipes section as they are published:
- High protein low calorie meals keep the calories per serving low.
- High protein low carb meals keep starch and sugar low.
- Easy high protein meals take few ingredients and little time.
- High protein vegetarian and vegan meals start from eggs, dairy, soy and legumes.
- High protein, high fiber meals pair the protein with vegetables, legumes and whole grains.
- High protein meal prep, egg bites, soup, crockpot meals, pizza and pasta each have their own list.
- Protein bowls build the meal in layers around one protein food.
Which foods carry the most protein per 100 g belongs to the Foods section, in its high protein foods guide.
How do you add up the protein in your day?
Add the protein of each meal you ate, from a list like this one or from the label, and compare the day's total with a target only if you have one. How much protein to aim for depends on you: the protein intake calculator gives a reference from your weight, and the protein for weight loss guide sets out what published studies say. This page does not set a target.
IZeat is the five-star chef calorie tracker that suggests satisfying, great-tasting meals, so you enjoy every calorie you have left. It works inside ChatGPT, Claude or any other assistant: IZeat knows your numbers for the day, which foods fill you up and what you like.
After you connect your assistant, say what you ate in one sentence. IZeat logs the meal and returns calories, protein, carbohydrate and fat for the day, with the source of each figure; with a protein target set, it shows what remains. Ask what to cook next and your assistant can propose IZeat recipes that fit what is left: options to choose from, not what you must eat.
“Lunch was a chicken burrito bowl: 150 g of raw chicken breast, 150 g of cooked rice, 80 g of black beans, tomato and a little avocado. Log it and show my protein for today.”
Frequently asked questions
What are some examples of high protein meals?
A Greek yogurt bowl with oats and berries, a spinach and feta omelette, a chicken burrito bowl, a tuna and chickpea salad, salmon with potatoes and broccoli, and a tofu and broccoli stir-fry are all examples; each has at least 20 g of protein per serving with the grams given in the tables above. The common point is one protein-dense food in a real portion.
What meal gives you the most protein?
Among the 30 recipes in the meal tables, the turkey and black bean chili gives the most, 47.1 g of protein per serving. Among the published IZeat recipes in the last table, the aubergine lasagne with protein béchamel has the most, 58.2 g, the highest on the page. Any of them gives more when the main protein food is larger: the portion of chicken, turkey, fish or tofu decides the total more than the recipe around it.
How can I get 40 g of protein in a meal?
Build the meal on about 150 g or more of raw chicken breast, turkey breast or shrimp, or 200 g of firm tofu, and add a second protein food. Of the 30 recipes in the meal tables, 10 reach 40 g or more per serving: turkey and black bean chili (47.1 g), chicken burrito bowl with black beans and rice (46.4 g), roast chicken, mozzarella and tomato sandwich (44.9 g), chicken Caesar-style salad with a yogurt dressing (44.6 g), sheet pan chicken with potatoes, zucchini and peppers (44.6 g), tofu and broccoli stir-fry with rice (44.4 g), shrimp and spinach tomato pasta (42.9 g), beef and broccoli rice bowl (42 g), tofu and edamame rice bowl (40.7 g) and tuna and chickpea salad with lemon (40.7 g). Of the 10 published IZeat recipes in the last table, 4 do too: aubergine lasagne with protein béchamel (58.2 g), souvlaki bowl (53.7 g), creamy chicken & potatoes (51.1 g) and smoked chicken carbonara (40.6 g).
What is a good quick high protein meal?
Meals that need no cooking are the quickest, once the chicken is already roasted and the chickpeas come from a can: cottage cheese toast with tomato (27.8 g), Greek yogurt bowl with oats, blueberries and walnuts (31.5 g), tuna and chickpea salad with lemon (40.7 g) and roast chicken, mozzarella and tomato sandwich (44.9 g). Cooked chicken, canned tuna, cottage cheese and Greek yogurt do the work.
How do I get 150 g of protein a day?
Spread it over the day: 150 g over four meals is about 38 g each, or three meals of about 40 g and a 30 g snack. Whether 150 g suits you is a personal target; the protein intake calculator gives a reference from your weight. This page sets none.
How much protein does a high protein meal have?
There is no single figure for a homemade meal. This list keeps meals with at least 20 g per serving, like Healthline's roundup; other roundups use 15 g or 40 g. A US package may say "high in protein" only when a reference serving supplies 20% or more of the 50 g Daily Value, that is 10 g of protein per reference serving, counted after the correction for protein quality (21 CFR 101.54). That rule is for packaged foods; this page's 20 g floor per serving is its own.
Can a vegetarian meal be high in protein?
Yes. 17 of the 30 recipes here are vegetarian and still reach 20 g of protein, with eggs, Greek yogurt, cottage cheese, feta, tofu, edamame, lentils or chickpeas. 3 of them are vegan: soy foods and legumes take the place of dairy and eggs.
Does chicken have more protein cooked or raw?
Per 100 g, roasted chicken breast shows more: 31 g against 22.5 g raw in USDA FoodData Central. Cooking removes water, so the same piece weighs less and its protein is concentrated; it does not gain protein. Use the raw figure for a raw weight and the cooked figure for a cooked weight.
Do high protein meals help you lose weight?
This page makes no weight-loss promise. In a two-year trial of 811 adults, reduced-calorie diets with 15% or 25% of energy from protein gave similar weight loss (Sacks et al., NEJM 2009). The protein for weight loss guide sets out the published ranges and their scope.
