Key takeaways
- No meal causes weight loss: weight changes with the day's total compared with what your body needs, over weeks, not with one dish.
- Every meal here follows the NHS's advice to put a protein food in every meal, and passes the IZeat healthy check (20 g of protein or more). Two rules are this page's adaptations of NHS advice: at least 160 g of vegetables, 2 portions, in every lunch and dinner, where the NHS asks for 2 portions in the main meal; and starchy food no more than a third of each plate, a share the NHS gives for the whole day.
- The 24 range from 305 to 486 kcal and 22.1 to 42.1 g of protein per serving: 6 breakfasts, 9 lunches and 9 dinners; 8 of them are vegetarian, the 3 vegan ones included.
- The NHS keeps its own recipes under 600 calories a portion; this page uses the same ceiling and a floor of 300 kcal, so that no meal is listed for being small.
- Eating very little is not the aim: low-calorie diets of 800 to 1,200 kcal a day are short plans done with a doctor's support and too restrictive for most people.
What makes a meal healthy for weight loss?
A healthy meal for weight loss is an ordinary balanced meal whose calories you know. The NHS describes the plate: about half of it vegetables, with at least 2 portions in your main meal; some protein at each meal, such as beans, pulses, fish, eggs or lean meat; and starchy food such as potatoes, bread, rice and pasta kept to no more than a third of what you eat each day, whole grain when you can. Its own recipes have less than 600 calories a portion (checked November 5, 2026). This page turns the plate into grams it can check, below.
No meal causes weight loss, and no food burns fat. The NHS notes that eating more calories than your body needs can lead to weight gain; what moves weight over time is the day's total compared with what you use, not any one dish. A meal with its numbers lets you see how it fits the day you planned.
So every meal on this page follows that plate, checked in code: 300 to 600 kcal per serving, and the 24 listed run from 305 to 486; at least 20 g of protein and 80 g of vegetables, fruit or legumes, the IZeat healthy check; at least 160 g of vegetables, 2 NHS portions of 80 g, in every lunch and dinner, the grams the page checks in place of half the plate; and starchy food at most a third of the serving's listed weight. The NHS asks for 2 portions in the main meal and gives the third for the whole day; this page applies both to each lunch and dinner, and the third to each plate. Starchy food is weighed as eaten: cooked rice, quinoa and pasta, potatoes and sweet potatoes baked, bread as bought; the other ingredients are weighed as their labels say, most of them raw. The 300 kcal floor is IZeat's own, as on the low calorie meals list: it keeps a lower figure from reading as the aim.
In the vegetable count, corn, canned tomatoes, tomato sauce and jarred salsa count. Potatoes and sweet potatoes are starchy food here: they count in the third and nowhere else. The NHS leaves potatoes out of its 5 A Day; it does count sweet potatoes, and this page still keeps them with the starch so they never fill the vegetable grams. Beans, lentils and chickpeas count toward the healthy check but not toward the 160 g of vegetables. Calories, protein, carbohydrate and fat are added up from the grams with the values per 100 g of USDA FoodData Central, SR Legacy, for the generic food; cooking oil is counted where used, salt, herbs and spices are not. Sodium, saturated fat and added sugar are not computed; smoked salmon, sliced turkey, broth, salsa and soy sauce carry most of the salt.
IZeat wrote these recipes and computed their figures from USDA values; creators' tested versions will replace them as they are published.
Which healthy breakfasts fit a weight loss plan?
These 6 breakfasts start from eggs, smoked salmon, tofu, Greek yogurt or cottage cheese, and each has at least 80 g of fruit, vegetables or legumes, counted in code; the bread or tortilla is weighed and stays a small share of the plate. The NHS's 2 portions of vegetables are for the main meal, so the breakfasts need 80 g of fruit, vegetables or legumes, not 160 g of vegetables.

How do you build a healthy plate for weight loss?
With the NHS's three rules, then the grams. The method works for any dish, not only the 24 above.
- Put at least 160 g of vegetables, two NHS portions of 80 g, in a lunch or dinner: the NHS suggests about half the plate, and this page checks the grams.
- Add a protein food: chicken or turkey breast, fish, shrimp, eggs, Greek yogurt, tofu, beans or lentils; every meal here has at least 20 g of protein.
- Keep the starchy food to a third of the plate or less, whole grain where you can, and weigh it cooked: the NHS gives that third for the whole day, and this page applies it to each plate; rice, pasta, potatoes and bread carry most of a plate's carbohydrate.
- Weigh the oil, cheese, nuts and avocado: they add flavor and many calories per gram, so a spoon more moves the total more than the vegetables do.
The same dish changes with its portions: the baked salmon with roasted broccoli and potatoes has 447 kcal with 100 g of baked potato, 25% of the plate; with 200 g it would have 540 kcal, and the potato would be 40% of the plate, over the third. The turkey chili with kidney beans and peppers has no starchy food, like 9 other meals of the 24. The cooking fat guide explains how to count the oil, and the raw-or-cooked guide which weight to use.
How do healthy meals fit into a day when you want to lose weight?
As parts of a day. A breakfast, a lunch and a dinner from this page make between 928 and 1352 kcal before any snack or drink, and what that total means depends on what your body uses. How many calories suit you is personal: the calorie calculator gives a reference from your age, size and activity, and Healthline, reviewed by a dietitian, advises working with a healthcare professional on the range that suits you (checked November 5, 2026). This page sets no target.
Eating very little is a different thing, and it is not what this page suggests. NHS Scotland describes a low-calorie diet as 800 to 1,200 kcal a day, usually with nutritionally complete shakes or soups, for about 12 weeks, after talking to a doctor, nurse or dietitian; the low calorie meals list explains what those plans are and why they are too restrictive for most people. A varied diet with enough energy is easier to keep, and if you want a lower intake, a doctor or dietitian can say what suits you.
IZeat is a calorie tracker that works inside ChatGPT, Claude or any other assistant: it knows your numbers for the day and what you like, and suggests recipes from its catalogue that fit what you have left.
After you connect your assistant, say what you ate in one sentence. IZeat logs the meal and returns calories, protein, carbohydrate and fat for the day, with the source of each figure; with a target you chose, it shows what remains, without judging a high or a low day.
“Dinner was the turkey chili: 120 g of 93% lean ground turkey, raw, 80 g of kidney beans, cooked, 200 g of canned tomatoes, 60 g of red pepper, 50 g of onion and 3 g of olive oil. Log it and show my day.”
Where are more meals with their calories?
Meals of 500 kcal or less are on the low calorie meals list, and those that also keep at least 30 g of protein on the high protein low calorie meals list. Smoothies of 200 to 400 kcal are on the smoothie recipes for weight loss page, and recipes with at least 20 g of protein on the high protein meals list. Weight loss meal prep, a weight loss meal plan, low calorie meal prep and easy low calorie meals each get their own page in the Recipes section as they are published.
Frequently asked questions
Short answers to the questions people type, each one sourced above.
What are some healthy meals for weight loss?
veggie egg scramble on whole wheat toast (326 kcal), tuna, white bean and tomato salad (330 kcal), chicken, white bean and vegetable soup (306 kcal), turkey chili with kidney beans and peppers (376 kcal), baked salmon with roasted broccoli and potatoes (447 kcal) and lentil and cauliflower curry with brown rice (432 kcal) are six of the 24 on this page. Each follows the NHS advice, with a protein food, vegetables and starchy food kept to a third of the plate, and lists its grams, steps and figures.
What is the best meal to eat for weight loss?
No single meal is best, and none causes weight loss on its own. A meal with vegetables, a protein food and a measured portion of starch keeps its calories in view; the day's total compared with what you need is what counts. Every meal here has between 305 and 486 kcal.
How many calories should a meal have when you want to lose weight?
There is no one figure: it depends on the day's total that suits you and on how many meals and snacks you eat. The NHS keeps its recipes under 600 calories a portion, and the meals here sit between 305 and 486 kcal. The calorie calculator gives a reference for the day, and a doctor or dietitian can say what suits you.
What meals are filling but healthy?
This page makes no promise about fullness, which differs from person to person. What it can show is the size of the plate: the heaviest servings for their calories here are chicken, white bean and vegetable soup (673 g for 306 kcal), cod with tomatoes, zucchini and white beans (472 g for 317 kcal) and lentil and cauliflower curry with brown rice (615 g for 432 kcal), because vegetables and broth add weight with few calories.
Is eating 1,200 calories a day a good way to lose weight?
For most people, no. 1,200 kcal a day is the top of what NHS Scotland calls a low-calorie diet (800 to 1,200 kcal), a short-term plan started after talking to a doctor, nurse or dietitian. It is too restrictive for most people, and this page does not suggest it. A varied diet that covers your needs is easier to keep.
