Key takeaways
- Every recipe on this page has at least 30 g of protein per serving, the top of the 25 to 30 g per meal that My Fit Foods' guide gives for most people; the 30 range from 31.5 to 53 g, for 292 to 580 kcal.
- All keep 3 to 4 days in the fridge once cooked, the USDA's time for leftovers, so a batch of 4 cooked on Sunday lasts to Wednesday or Thursday; 28 of them also freeze.
- The protein comes from one main food per recipe: chicken, turkey, beef, pork, fish, shrimp, eggs, cottage cheese, tofu or tempeh, with beans, lentils or Greek yogurt adding more; 3 recipes are vegan.
- All 30 also pass the IZeat healthy check (20 g of protein and 80 g of vegetables, fruit or legumes per serving).
- Cool cooked food within 2 hours in shallow containers, and reheat it until it reaches 165°F all the way through.
What counts as high protein meal prep?
High protein meal prep is a batch of meals cooked once, kept in the fridge and eaten over the next days, with a large portion of protein in every container. On this page that means at least 30 g of protein per serving, such as the lemon pepper chicken with rice and green beans, with 43.8 g, or the peanut tofu and edamame noodle bowls, with 45.3 g. Each recipe is written for one serving, to cook 4 times over, and keeps 3 to 4 days once cooked.
The floor comes from the pages that rank for high protein meal prep (checked November 3, 2026). My Fit Foods' guide says most people do well with 25 to 30 g of protein per meal; Myprotein's list gives the protein of each of its 57 recipes, and 29 of them reach 30 g; Whole Lotta Yum's admits recipes from 15 g, most of them 20 to 30 g. This page takes the top of My Fit Foods' range, 30 g, above the 20 g floor of the high protein meals list; a recipe under it stops the build.
The storage rule is the one of IZeat's meal prep ideas: a recipe is listed only if its kind of dish keeps at least 3 days in the fridge once cooked, by the USDA Food Safety and Inspection Service and the FoodSafety.gov cold storage chart, and it holds no avocado, lettuce or croutons, which do not keep once dressed. Of the 99 recipes on IZeat's other meal prep lists, 43 reach 30 g; the 30 here are new, and none repeats one of them.
Calories, protein, carbohydrate and fat are added up from the grams with the values per 100 g of USDA FoodData Central, SR Legacy, for the generic food; each ingredient names its state, raw, cooked or dry. Cooking oil is counted where a recipe uses it; salt, herbs and spices are not. The tables also show whether a recipe passes the IZeat healthy check, the Recipes section's definition: at least 20 g of protein and 80 g of vegetables, fruit or legumes per serving; potatoes and tofu do not count as produce. Sodium, saturated fat and added sugar are not computed.
IZeat wrote these recipes and computed their figures from USDA values; creators' tested versions will replace them as they are published.
31.5 to 53 g of protein and 292 to 580 kcal per serving.

How long does high protein meal prep last in the fridge?
Cooked meal prep lasts 3 to 4 days in a fridge at 40°F (4°C) or below: the FSIS gives that time to leftovers, and the FoodSafety.gov chart to soups and stews, baked egg dishes and chicken, tuna or egg salads (both checked November 3, 2026). Chicken, beef, fish and tofu follow the same rule once cooked. Raw, the chart gives ground meat and ground poultry, and fresh chicken or turkey, only 1 to 2 days, so cook them soon after shopping. 28 of the 30 recipes here freeze, for 2 to 4 months depending on the dish; the 2 cold salads, Greek yogurt chicken salad pitas with grapes and tuna pasta salad with peas and Greek yogurt, do not freeze well.
- Cool cooked food fast: the FSIS asks for leftovers to be in the fridge within 2 hours of cooking, 1 hour above 90°F, divided into shallow containers so they chill quickly.
- Cover each container or seal it airtight, and write the day it was cooked on the lid.
- Eat the servings by day 4, and freeze any you will not reach by then.
- Reheat until the food reaches 165°F all the way through; thaw frozen portions in the fridge, in cold water or in the microwave.
How much protein should a meal prep container have?
There is no single number: what you need in a day depends on your body, your activity and the rest of your meals, and this page sets no target. It uses 30 g per container as its own criterion, the top of the 25 to 30 g per meal that My Fit Foods' guide gives for most people. The protein calculator and the calorie calculator give a reference for your own day.
A batch fixes the portion in advance: each container holds one serving with the grams above, so its calories and macros are known before you open it. A bigger spoon of rice or a second drizzle of oil at reheating changes them; the figures describe the recipe as written.
IZeat is the five-star chef calorie tracker that suggests satisfying, great-tasting meals, so you enjoy every calorie you have left. It works inside ChatGPT, Claude or any other assistant: IZeat knows your numbers for the day, which foods fill you up and what you like.
After you connect your assistant, say what you ate in one sentence. IZeat logs the meal and returns calories, protein, carbohydrate and fat for the day, with the source of each figure. A container from the same batch is the same meal, so the next day it takes one sentence again.
“Lunch was one container of the lemon pepper chicken I prepped on Sunday: 170 g chicken breast, raw, 120 g brown rice, cooked, 120 g green beans, raw, 10 g lemon juice, 5 g olive oil. Log it and show my protein for today.”
Where are the other meal prep lists?
Meal prep ideas lists breakfasts, lunches and dinners that keep, with a lower protein floor; the best recipes for meal prep keep, freeze and pass the IZeat healthy check; and the vegetarian meal prep ideas keep meat and fish out. Recipes with at least 20 g of protein, meal prep or not, are on the high protein meals list. Easy meal prep ideas take 5 ingredients or fewer. Chicken meal prep and low calorie meal prep each get their own page in the Recipes section as they are published.
Frequently asked questions
Short answers to the questions people type, each one sourced above.
What are the best high protein meal prep ideas?
The ones that keep and carry 30 g of protein or more per container: chicken and rice or quinoa bowls, turkey chili, lean beef bakes, salmon or cod tray bakes, shrimp bowls and tofu or tempeh bowls. The highest on this page are the Greek yogurt chicken salad pitas with grapes (53 g), the beef and cottage cheese pasta bake (51.5 g) and the chicken and chickpea curry with spinach (51.4 g).
How long does meal prepped protein last in the fridge?
3 to 4 days once cooked, at 40°F (4°C) or below, by the USDA's Food Safety and Inspection Service; raw, the FoodSafety.gov chart gives ground meat, ground poultry and fresh chicken or turkey only 1 to 2 days, so cook them soon after shopping. Freeze the servings you will not eat by day 4.
How can I add more protein to my meals without adding too many calories?
Use lean protein foods that bring little fat: chicken breast, 93% lean turkey or 95% lean beef, white fish, shrimp, egg whites, nonfat Greek yogurt and nonfat cottage cheese. The cod, potato and green bean tray bake gives 37.3 g of protein for 364 kcal; the lemon pepper chicken with rice and green beans gives 43.8 g for 435 kcal.
Can you meal prep high protein meals without meat?
Yes. Tofu, tempeh, eggs and cottage cheese, with beans, lentils or edamame, carry 30 g or more: the peanut tofu and edamame noodle bowls has 45.3 g of protein and is vegan.
Can high protein meal prep help with weight loss?
This page makes no weight-loss promise. What a batch does is fix each container's portion in advance, so its calories and protein are known before you eat it; how much fits your day depends on your own needs, which the calorie calculator can estimate.
